How to use it

  1. Pick one muscle. Chest, say.
  2. Add a row for each exercise that trains it.
  3. For each row, enter the sets you do in a session and how many sessions a week you do it.
  4. Mark whether that exercise trains the muscle directly or indirectly.

Direct or indirect

This is the only judgment call the tool asks you to make, and it is the one that matters most.

Direct means the muscle is the target of the exercise. Bench press is direct chest work. A barbell curl is direct biceps work.

Indirect means the muscle assists in a movement aimed at something else. Triceps on a bench press, biceps on a row, front delts on an overhead press.

The distinction is not a nicety. The meta-regression behind the volume recommendations found that classifying sets as direct or indirect was essential for predicting adaptations, which means a count that lumps them together answers a different question from the one the research asked.

Up to 12 rows. A muscle trained by more than a dozen distinct exercises in one week has a different problem than a counting problem.

The formula

weekly sets for a row = sets per session x sessions per week

direct sets = sum of weekly sets across direct rows

indirect sets = sum of weekly sets across indirect rows

counted total = direct sets + (indirect sets x 0.5)

Only one number there is a choice rather than arithmetic: the 0.5.

Halving indirect sets is a convention, not a research finding. No study establishes that an assisting set is worth exactly half a targeted one, and the true figure varies by exercise, by muscle, and by how the movement is executed. It is widely used because counting indirect work as a full set overstates volume and ignoring it entirely understates it. The tool reports the direct total separately for exactly this reason: if you disagree with the convention, use that number and ignore the other one.

Worked examples

Chest: 4 sets of bench twice a week, 3 sets of dips twice a week

Bench is direct: 4 x 2 = 8. Treat dips as direct too and that is 3 x 2 = 6, for 14 direct weekly sets and a counted total of 14.

Mark dips as indirect instead, on the grounds that you feel them mostly in your triceps, and it becomes 8 direct sets, 6 indirect, counted as 11. Same training, two answers, three sets apart. This is the judgment call doing the work, which is why the tool shows you both components rather than one blended number.

Triceps on a chest and shoulders week

Six sets of pressing twice a week is 12 indirect sets. Three sets of cable pushdowns once a week is 3 direct sets. The counted total is 3 + 6 = 9.

Worth reading carefully. Your triceps get a lot of work, but only three sets of it is targeted, and the pressing sets end when your chest gives out rather than when your triceps do. If triceps are a priority, that gap is the finding.

Biceps trained once a week

Four sets of curls, once a week, is 4 direct weekly sets and a counted total of 4. Below the reference point, and clearly so. Splitting the same four sets across two days would not change this number at all, which is the point training frequency makes: frequency spreads volume, it does not create it.

Where the reference point comes from

The tool flags whether your counted total reaches 10 weekly sets. That figure comes from the 2026 ACSM position stand, an overview of 137 systematic reviews, which found hypertrophy enhanced by weekly volumes at or above roughly 10 sets per muscle.

Two things to hold alongside it.

Ten is a reference point, not a minimum needed to grow. People grow on less, particularly when they are new to training. The number describes where the evidence points, not a threshold below which nothing happens.

More helps, with diminishing returns, and the returns diminish faster for strength than for size. A meta-regression of 67 studies found gains rising with weekly sets for both outcomes, flattening sooner for strength. So a total of 20 is not twice as good as 10, and if your goal is a heavier lift rather than a bigger muscle, the extra sets buy less. Hypertrophy vs. strength covers that split.

Assumptions and limitations

  • It counts sets, not effort. Ten sets taken nowhere near failure and ten hard sets produce the same number here and different results in the gym. How many sets per week covers what makes a set count.
  • The direct and indirect split is your judgment. The tool applies your labels; it does not know your exercises.
  • The 0.5 weighting is a convention. Use the direct total if you would rather not adopt it.
  • It is a plan, not a record. It counts the training you say you do. What you actually completed is a different and more useful number.
  • It says nothing about recovery. Whether you can recover from the volume depends on sleep, food, stress and training age, none of which appear in the arithmetic.
  • No upper limit is enforced. The tool will happily total 40 weekly sets. That is not an endorsement.

What to do with the total

If the number is well below 10 and your goal is size, adding a set to an existing exercise is usually the cheapest fix, and it beats adding a new exercise. If the number is already high and progress has stalled, more sets are unlikely to be the answer; why lifts stop progressing works through the alternatives in order.

Change volume in one direction at a time and give it several weeks. Adding four sets and dropping your rest periods in the same week leaves you unable to attribute either result.

Counting what you actually did

The gap between planned volume and completed volume is where most of the error in a count like this lives. A session cut short, three sets instead of four, a week away: none of it appears in a plan.
