Progressive Overload Calculator: Plan Your Next Sessions
Enter the weight and reps from your last working set, your rep range, and the smallest weight increase you can load. The calculator returns a target for each of your next sessions and shows when the weight goes up.

How to use the progressive overload calculator
- Choose kilograms or pounds.
- Enter the weight and the reps you completed on your last working set of one exercise.
- Enter the rep range you want to work in, such as 8 to 10.
- Enter the smallest weight increase you can actually load. On a barbell that is usually 2.5 kg or 5 lb, less if you own microplates.
- Choose how many sessions to plan.
The calculator returns one target per session and marks the sessions where the weight goes up.
Plan one exercise at a time. A squat and a lateral raise progress at different speeds, and running them on the same schedule is the fastest way to end up with a plan you ignore.
What the calculator does
It applies double progression, the method described in how to keep progressing as an intermediate lifter. You hold the weight and add a rep per session until you reach the top of your range, then add the smallest increase you can load and drop back to the bottom of the range.
That is a rule for scheduling targets, not a prediction of what you will lift. The arithmetic is exact. Whether you hit the targets depends on sleep, food, stress, technique, and how close to your limit you already are, none of which a calculator can see.
Formula
Starting from the weight and reps of your last working set, each session applies one of two branches.
If the last target reached the top of the rep range:
weight = previous weight + increment
target reps = bottom of the rep range
Otherwise:
weight = previous weight
target reps = previous target reps + 1
One full cycle, from the bottom of the range to the next weight increase, takes:
sessions per increase = top of rep range - bottom of rep range + 1
So an 8 to 10 range puts the weight up every third session, and a 5 to 8 range every fourth. A wider range means slower weight increases and more rep progress between them.
Weights are held in hundredths internally, so repeated 1.25 kg or 2.5 lb steps stay exact instead of drifting into rounding errors.

80 kg for 8 reps, 8 to 10 range, 2.5 kg increase

Six sessions, two weight increases, 5 kg added. The weight moves on sessions 3 and 6, which matches 10 - 8 + 1 = 3 sessions per increase.

The wider four-rep range means three sessions of rep progress before the load moves.
Starting below your rep range
If your last set was 6 reps in an 8 to 10 range, the plan keeps the weight and builds reps: 7, then 8, then 9. Nothing is wrong with that, but it is worth reading as a signal. If it takes many sessions to reach the bottom of your range, the weight is too heavy for the range you picked, and starting lighter will get you further in the same number of weeks.
The opposite case is also flagged. If you completed more reps than the top of your range, the weight goes up on the very first session, because a load you can already beat the range with is too light.
Assumptions and limitations
- The plan assumes one rep added per session on one exercise. Progress rarely arrives that evenly.
- It assumes every working set hits the target. If you hit the top of the range on your first set but not your last, you have not finished that step.
- It does not know your rep range is sensible, only that the top is not below the bottom.
- It does not account for deloads, missed weeks, illness, a cut, or exercises where the smallest available jump is a large percentage of the weight.
- It plans a maximum of 24 sessions. Beyond that the plan is arithmetic rather than a forecast worth acting on.
- It cannot tell you whether a weight is appropriate or safe for you. If something hurts, or a medical condition or injury could change the answer, get advice from a qualified professional rather than following a schedule.
The result is a schedule of targets. Treat a missed target as information about the plan, not a failure to correct by pushing harder.
What to do with the plan
Write the next session's target down, then log what you actually complete. When you fall short of a target twice in a row at the same weight, that is the point to look at why the lift stopped progressing rather than repeating the same session.
