How Long to Rest Between Sets
Short rests do not make a set more productive, they make it worse. Rest long enough to do the next set justice, which for hard sets is usually two to three minutes, and less for small isolation work.

The short answer
Two to three minutes for hard sets of compound lifts. One to two minutes for isolation work. Less if the set was easy, more if it nearly killed you.
That is longer than most people rest, and the reason is not that long rests are magic. It is that short rests quietly reduce how much you can do in the next set, and how much you do is the thing that drives progress.
Where the "short rest builds muscle" idea came from
For years, short rests were standard advice for muscle growth. The reasoning was that resting less keeps a muscle under stress, produces more burn and more pump, and that this drives growth. The National Strength and Conditioning Association has recommended relatively short rests, in the region of 30 to 90 seconds, for hypertrophy.
The evidence has not been kind to it. A review pooling nine studies found a small advantage for resting longer than 60 seconds, and its authors said plainly that the short-rest guideline deserves reconsidering for anyone training for size (Singer et al., Frontiers in Sports and Active Living, 2024).
Two details keep that honest. The advantage was small, and it stopped growing past about 90 seconds, so this is not an argument for resting five minutes. And the studies behind it were mostly short, in mostly untrained people, which is exactly the population where almost anything works.
Why resting more can mean growing more
The mechanism is boring and convincing.
Take a set of 10 with a weight you could just about manage for 11. Rest 45 seconds and your next set might be 7 reps. Rest two and a half minutes and it might be 9. Do that across four sets and the long-rest version does noticeably more hard work with the same weight.
That extra work is not free, it costs you time. But the alternative is not "same training, less time". It is less training, in less time. If you cut rest and your reps fall, you did not make the session more efficient, you made it smaller.
The burn is also not the goal. Metabolic stress feels like it should matter and appears to contribute far less than the tension in the working muscle.
A rest time you can actually use

The useful test is not the clock. It is whether you can do the next set justice. If that pushes your session past the time you have, the answer is usually fewer sets per day across more training days, not faster sets. If your reps are dropping off a cliff set to set, you are either resting too little or your first set was too ambitious.
When short rests make sense
They are a legitimate tool, just not for the reason they were sold.
When time is the binding constraint. A 40 minute session with 60 second rests beats a 70 minute session you skip. Less rest is a reasonable way to compress a workout when the alternative is not training.
On accessories you do not care about. Supersetting biceps and triceps, or trimming rest on lateral raises, costs you very little.
For conditioning. If the goal is to get out of breath, short rest is the point. Just do not confuse that session with your strength work.
What short rests are bad at is exactly the thing they were recommended for.
What to do while you rest
Not much, and that is fine.
Sitting down between hard sets is not weakness. Walking around is fine too. Both work. What does not work is the phone, not because scrolling is sinful, but because it makes rest periods elastic. A "90 second" rest becomes four minutes, your session runs long, and you cut sets at the end to make up time.
The other common error is resting by feel between big lifts. Feel recovers faster than performance does, especially on squats and deadlifts. You will feel ready at 90 seconds and lift like someone who rested 90 seconds.
Rest timers, and the one thing they fix
This is the least glamorous feature in any training app and the one that changes behaviour most, because the problem is not knowing how long to rest. It is doing it.
