Deload Weeks: When to Take One and How to Run It

A deload is a planned lighter week, not a week off. Competitive lifters take one roughly every six weeks and cut sets, load, and effort while keeping the same exercises. The evidence that everyone needs one is thinner than the internet suggests.

What a deload is

A deload is a planned week of easier training. You keep going to the gym and you keep doing the same lifts. You do fewer hard sets, with less weight, and you stop each set well short of failure.

It is not a week off, and the difference matters. A week off removes the training stimulus entirely. A deload keeps a reduced version of it, which is what lets you come back without having lost ground.

It is trying to do two things: let fatigue drain away so you can see what you are actually capable of, and give your joints an easier week. Neither means you were overtrained. Fatigue piles up in perfectly normal training, and a deload is a scheduled pause inside progressive overload rather than a break from it.

What deloads actually look like

Most advice on this topic is somebody's habit written up as a rule. But 246 competing powerlifters, bodybuilders, weightlifters and strongmen, averaging eight years of training, have been surveyed on what they actually do (Rogerson et al., Sports Medicine - Open, 2024). The picture is unusually consistent.

They did this roughly every six weeks, and it lasted about a week. Most planned it in advance rather than waiting until they felt wrecked, and nearly all of them said the point was to shed fatigue.

Same days, same lifts, much less work and much less effort. Nobody in that group was quietly taking the week off.

One caveat. That is what experienced competitors do, not what has been proven to work best. It is a sensible starting point, not evidence.

Do you actually need one?

Probably less often than you have been told, and the honest answer is that the direct evidence is thin.

Only one study has tested deload weeks head on, and it is small. Nineteen untrained young men trained for eight weeks, one programme with two lighter weeks built in and one without. Muscle growth and strength came out the same either way (Pancar et al., Scientific Reports, 2026). The researchers are upfront that it was short, used two exercises, and used beginners doing fairly little work.

That cuts both ways. It does not show deloads are necessary. It also does not show they cost you anything.

That leaves judgement. The cases where a scheduled lighter week is worth the trouble:

  • Your weekly hard sets are high and have been for a while. How many sets per week covers what counts as high.
  • Sessions feel harder at the same loads for two or three weeks running, and your reps in reserve are drifting down at weights that used to feel fine.
  • Sleep is short, life stress is up, or you are in a calorie deficit. Recovery capacity is not fixed.
  • Joints ache in a way that is nagging rather than acute.
  • You are running a structured block that ends in one, which is what most periodization models do.

And the case where one is not the answer: you have been training three months, adding reps most weeks, and feel fine. Adding a rest week to a program that is working is solving a problem you do not have.

Will a lighter week cost you progress?

This is the real reason people skip deloads, so it is worth answering with numbers rather than reassurance.

Researchers have asked how little training it takes to hold on to strength and size, rather than build them. In younger lifters the answer is surprisingly little: one session a week and a single hard set per exercise kept both for months, as long as the weight stayed heavy. Load was the thing that had to stay; sessions and sets could drop a long way (Spiering et al., Journal of Strength and Conditioning Research, 2021). Losses only start showing up when training stops altogether for two to four weeks. Most of that work used fairly untrained people, so treat the exact numbers as a direction rather than a promise.

Now hold a deload up against it. One week, same sessions, half the sets, still lifting a respectable weight. That is a much smaller cut than the one that held strength for months. Your progress is not disappearing there.

What does cost you is the version people improvise instead: skipping the gym for nine days, coming back cold, and spending a week rebuilding to where you were.

How to run a deload week

Take your normal week and change three things. Keep the days, keep the exercises.

  1. Halve the hard sets. Four working sets become two. This is the change that does most of the work.
  2. Keep the reps, drop the load. Same rep target, roughly 80 to 85 percent of your normal working weight.
  3. Stop well short of failure. Around 5 reps in reserve, which is RPE 5. If a set feels like a normal working set, it is too heavy. How RIR, RPE, and percentage of 1RM measure intensity covers judging that.

That load is not a guess. It is the weight that turns your usual set of 8 from an all-out effort into an easy one. For most rep ranges that works out between 80 and 85 percent of your working weight, a bit higher for low reps and a bit lower for high ones, which is why a flat "take 20 percent off" is rougher than it sounds.

Then go back to your normal loads the following week. Do not treat the deload as a new baseline and creep back up over three weeks. That turns one easy week into a month of undertraining, which is the most common way a deload goes wrong.

Deload, or something else?

A lighter week is a specific tool. Three situations it gets used for that it does not fix.

Two bad sessions. That is normal variation, not accumulated fatigue. Sleep, food, stress, and the previous session move performance day to day. Read the log over four to six weeks before concluding anything.

A genuine plateau. If your numbers have been flat for a month or more, fatigue is one candidate among several, and usually not the first. Energy intake, protein, weekly sets, and load increments explain more stalls than fatigue does. Why your lifts stopped progressing works through them in order.

Pain. A deload is not an assessment. Stop a set for sudden or severe pain, and if pain is worsening, changing how you move, or persisting, reduce the load or range of motion, switch to a variation you tolerate, and have it looked at by a qualified healthcare professional. If you are unsure whether fatigue is the problem, a deload is a cheap test. One week, and you find out whether the numbers come back.

Running one without doing the arithmetic

Recalculating every target by hand is the part people skip, and then the deload becomes "go a bit lighter", which is not a plan.
